Three days. Forty-five minutes. That is the whole commitment.
You do not need a six-day split, a gym membership with every machine, or a shelf of supplements to start lifting. You need a plan short enough to finish and clear enough to repeat. This one asks for three workouts a week, for example Monday, Wednesday and Friday, with rest days between.
It also lines up neatly with general guidance. The CDC physical activity basics recommend muscle-strengthening activity on at least two days a week for adults, so three sessions gives you a cushion if life gets in the way.
The week at a glance
- Monday: Workout A (squat and press focus)
- Tuesday: 20 to 30 minute walk
- Wednesday: Workout B (hinge and pull focus)
- Thursday: Rest or easy stretching
- Friday: Workout C (mixed full body)
- Saturday: Play: a hike, a bike ride, a pickup game
- Sunday: Rest, meal prep and plan the next week
The three workouts
Every session starts with five minutes of warm-up: easy cycling or brisk walking, then arm circles, bodyweight squats and hip hinges with no weight. Choose a weight where the last two reps of each set feel challenging but your form stays clean.
Workout A
- Goblet squat, 3 sets of 8 to 10
- Dumbbell bench press, 3 sets of 8 to 10
- One-arm dumbbell row, 3 sets of 10 each side
- Plank, 3 holds of 30 seconds
Workout B
- Romanian deadlift with dumbbells, 3 sets of 8 to 10
- Lat pulldown or assisted pull-up, 3 sets of 8 to 10
- Overhead press, 3 sets of 8
- Farmer carry, 3 walks of 30 seconds
Workout C
- Step-back lunge, 3 sets of 8 each leg
- Push-up (knees down if needed), 3 sets of as many clean reps as possible
- Seated cable row, 3 sets of 10
- Glute bridge, 3 sets of 12
The progression rule that does the work
Use double progression. Pick a rep range, such as 8 to 10. When you hit 10 reps on every set, add the smallest jump available, usually 2.5 to 5 pounds, and drop back to 8 reps. Climb again. This one rule turns a handful of exercises into months of steady improvement.
Keep a simple log on your phone: exercise, weight, reps. Seeing the numbers creep upward is a surprisingly strong motivator, and it tells you when to move up without guessing.
Fuel and recovery that support the plan
Training is the spark, but food and sleep carry the load. Build each meal around a protein, and aim for a steady bedtime (the CDC sleep pages suggest adults aim for at least seven hours); our sleep habits guide shows how. Ideas for the morning meal are in the breakfast list for training days, and the hydration routine keeps your bottle full through every set.
Form cues for the big lifts
- Goblet squat: elbows inside the knees, chest tall, sit between your heels.
- Romanian deadlift: soft knees, push the hips back like closing a car door, keep the weight close to your legs.
- Bench press: shoulder blades pinched, feet planted, lower with control to mid-chest.
- Row: pull the elbow toward your back pocket and pause for one second at the top.
Film a set from the side on your phone once a week. Spotting your own habits is the fastest coaching you can get for free.
Where Soda Steel fits in the week
Soda Steel is a daily gummy, so it follows your calendar, not your workout schedule. The label wording is "Supports Stamina," "Maintain Healthy Muscle" and "Maintain Energy." The brand says it is formulated with six well-recognized ingredients, including L-Citrulline, an amino acid it describes as supporting healthy blood flow, and Zinc, which it describes as supporting normal muscle function and recovery.
Directions: chew 2 gummies daily, preferably in the morning, same time each day. Training day, rest day, holiday, it is the same two gummies. The brand states there is no caffeine or synthetic stimulants and no stimulant crash. You can read the details in our L-Citrulline guide or the how Soda Steel works page.
Your first four weeks
- Week 1: Light weights, learn the movements, finish every session feeling like you could do more.
- Week 2: Add reps within your range.
- Week 3: Add weight where you hit the top of the range.
- Week 4: Repeat the loop and compare your log with week 1.
Many people like to line up a fresh bottle with a fresh training block. One bottle covers 30 days at two gummies a day, and larger packs cover 60, 90 or 180 days. When you are ready, choose your Soda Steel pack and start week one with the routine already in place.
